How To Execute The Perfect Burpee

If you only have time for 1 exercise to prepare for real-world danger, make it the burpee.

When designing athletic training programming focusing heavily on plyometrics, power routines, and core complexes, this movement is always foundational. It builds the raw stamina and explosiveness required to actually move your own body weight under extreme stress.

The Engine For Explosive Power

The burpee is a full-body conditioning tool that spikes your heart rate while taxing your chest, core, and legs. It seamlessly links a squat, a plank, a pushup, and an explosive jump into 1 fluid sequence.

Because it demands rapid transitions between horizontal and vertical planes, it effectively trains your cardiovascular system for intense bursts of effort. This translates directly to improved endurance and reduced fatigue during high-stress scenarios.

Training For Fight And Flight

At its core, SFP is training for fight and flight, and escaping danger often requires sudden, explosive movement from compromised positions. If you are knocked to the ground, you must be able to spring back to your feet instantly and sprint away.

The burpee perfectly mimics this reality by forcing you to power up from the floor and generate immediate vertical force. It is the ultimate conditioning drill for both self-defense escapes and parkour evasion.

How To Execute The Standard Burpee

Step 1: The Drop

Stand tall with your feet shoulder-width apart and your core engaged. Bend your knees slightly, hinge at the hips, and place your hands on the ground directly in front of you.

Step 2: The Kickback

Kick your feet back in 1 swift motion to land in a standard pushup plank position. Ensure your body forms a straight line from your head to your heels with your core tight.

Step 3: The Pushup

Lower your chest toward the floor by bending your elbows, keeping them tucked close to your body. Press through your palms to return to the straight-arm plank position.

Step 4: The Recovery

Explosively jump your feet forward so they land just outside your hands. You should now be back in the low squatting position.

Step 5: The Jump

Drive through your legs to stand up and immediately launch yourself into a vertical jump. Reach your arms overhead as you jump, then land softly on the balls of your feet to begin the next rep.
